Spanish Squats: What They Are, How to Do Them, and Why They Work

Research shows greater rectus femoris and vastus lateralis activation in Spanish squats compared to wall sits or goblet squats at the same depth — the vertical shin creates a larger moment arm at the knee.
How to do a Spanish squat
Equipment: a thick, short loop resistance band (or rigid strap) and a sturdy anchor at knee height — squat rack upright, heavy furniture leg, or a post.
- Loop the band around your anchor so both ends hang at knee height.
- Step into the band and position it just behind both knee creases (not mid-calf).
- Walk backward until the band is taut and pulling your knees toward the anchor.
- Stand with feet shoulder-width apart, toes forward or slightly out.
- Lean back into the band and sit your hips down and back — think “wall sit without a wall.”
- Lower until your thighs reach roughly parallel (about 70–90° knee flexion). Shins should stay vertical; torso upright.
- Isometric version: hold the bottom position for 30–45 seconds, breathing steadily.
- Rep version: push through midfoot and heels to stand, taking ~3 seconds down and ~3 seconds up. That’s one rep.
Form cues
- Push your shins back into the band throughout — losing tension defeats the purpose.
- Keep your chest up; forward lean shifts load off the quads.
- Weight stays over midfoot, not toes.
- Stop at the depth where you can maintain vertical shins. Forcing deeper without the mobility turns it into a regular squat.
